Rehabilitation starts with the exercises in Step 1. When the exercises can be performed without pain, rehabilitation starts on the next step.

How often and for how long should I train? Training frequency and duration are individual. Start with about 3 repetitions per workout. exercise and at least 3 times a week. Slowly increase the number of repetitions and load without exceeding the pain threshold

Do I have to do the whole program every time? No, you can divide the exercises into different days. The most important thing is to exercise regularly and gradually increase the intensity

The time in minutes indicates the time distribution between stretching, balance and strength if you train for one hour.
Whether you train for one hour or 10 minutes, for example, is adapted to your starting point – and can be increased over time.

Condition

Unlimited: Cycling, swimming, running with sprints and sudden changes of direction and jumps.

Stretching

10 minutes of each training session

Stand with your training leg straight on a step/stool while bending your front body slightly forwards. Hold the stretch for 20 seconds.

Stand with one foot on a chair and the other leg stretched out behind you. Shift your weight forwards so that you feel a gradual stretch at the front of your hip. Hold the stretch for 20 seconds. Repeat the exercise on the other leg.

Coordination

5 minutes of each training session

Hold balancen på to ben på vippebrættet. Støt i starten med hånden mod væggen. Senere holdes balancen på ét ben uden støtte. Prøv senere at holde balancen med lukkede øjne.

Lig på ryggen med bold under træningsbenet. Løft hoften op fra gulvet og stræk det raske ben. Hold stillingen i 10 sekunder. Gentag øvelsen skiftevis med højre og venstre ben.

“The Runner”. Stand on your training leg with your knee straight. Bend your body forwards at a 90-degree angle and lift your good leg straight backwards and the opposite arm straight forwards. Maintain your balance on the supporting leg for as long as possible. If necessary, use one hand to support yourself against the wall at the start. Once you feel confident, you can make the exercise more challenging by closing your eyes.

Strength

45 minutes of each training session

Fastgør en træningselastik i hoftehøjde foran dig. Sid på stol med ansigtet mod træningselastikken. Træningselastikken føres om anklen. Løft og stræk benet. Bøj herefter langsomt knæet, så træningselastikken strammes. Hold spændingen i få sekunder og stræk langsomt knæet igen.

Fastgør en træningselastik i ankelhøjde bag dig. Sid på stol med ryggen mod træningselastikken. Træningselastikken føres om skinnebenet lige over fodleddet. Stræk langsomt knæet, så træningselastikken strammes. Hold spændingen i få sekunder og bøj langsomt knæet igen.

Lig på siden. Bøj det nederste ben og stræk det øverste. Stæk hoften helt. Løft det øverste ben mod loftet med hælen pegende mod loftet. Belastningen kan øges, ved at komme en sandsæk eller lignende om anklen.

Lig på siden. Stræk det nederste ben. Lad det øverste ben være let bøjet med foden foran det nederste ben. Løft det nederste ben strakt mod loftet. Belastningen kan øges, ved at komme en sandsæk eller lignende om anklen.

Stå med ryggen mod vægen og med vægten på træningsbenet. Løft det raske ben op på en skammel. Bøj langsomt knæet på træningsbenet til 90 grader. Støt igen med det raske ben og brug dette til komme op og stå.

Lie on your side, supporting yourself on your forearm and foot, with your legs stretched out and the leg you are working on at the top. Lift your hips so that your body is straight. Lift your top leg, keeping it straight, as high as possible. Hold the position for as long as possible, then lower your leg and hips back to the starting position.

Lie on your side, supporting yourself on your elbow and hip. Place your top leg on a chair. Lift yourself up so that you are supported only by your elbow and the leg resting on the chair. Your body should be horizontal. Hold the position for a few seconds, then slowly lower your body back to the starting position. Repeat the exercise on both sides.

Lie on your back with your knees bent. Place your hands on your hips. Press your pelvis down towards the floor as much as possible. Hold this position for a few seconds. Release the pressure so that your pelvis returns to the starting position.

Lie on your back with your legs straight. Place an exercise band around your ankles. Spread your legs as wide as possible. Hold the position for a few seconds, then slowly bring your legs back to the starting position.

Fastgør en træningselastik i hoftehøjde. Sæt træningselastikken rundt om hoften, så træningselastikken er spændt. Stå på det raske ben med siden mod træningselastikken. Sæt af på det raske ben og land på træningsbenet længere væk, så træningselastikken spændes yderligere. Husk at elastikken skal være placeret så den giver modstand i afsættet. Gentag øvelsen på modsatte ben.
